Dim the evening and ease off late stimulation

Lowering the lights in the last hour, keeping screens out of the bedroom and choosing calm over stimulating content all let melatonin rise on schedule. Lively videos and charged conversations keep the mind switched on well past the point the body is ready to sleep.


Exercise deserves particular care in the evening for a late sleeper. Vigorous activity raises core temperature and releases adrenaline, both of which signal wakefulness, and the body takes three to four hours to settle afterwards.


A fitness class, a boxing session or a hard run after seven in the evening can hold sleep at bay for hours, so intense training is best kept to earlier in the day, where it also does the most to deepen your sleep.

Ease back after holidays and travel

Holidays quietly shift the clock. Late nights and later mornings feel wonderful for a fortnight and leave you facing a wall when normal life resumes.


The gentlest way back is to move gradually, bringing your wake time forward by fifteen minutes each day across the final week of the break, so the clock adjusts in small steps instead of one brutal jolt. It feels a little unkind in the moment and saves you a miserable first week back.


The same principles govern jet lag, where light is again the main tool. Travelling east is the harder direction, because it asks the clock to run earlier, so morning light at your destination helps you adjust, and a doctor can prescribe melatonin for jet lag in the UK, usually taken at destination bedtime for a few days.


Travelling west asks the clock to run later, which suits most people better, and here evening light and a later bedtime do the work while morning melatonin is best avoided. Either way, adopting the destination's schedule immediately speeds the adjustment.




Work with the seasons

Your rhythm shifts across the year, and honouring that shift is part of staying in step.


A 2023 study from the Charité in Berlin, published in Frontiers in Neuroscience, found that even urban dwellers with disturbed sleep got noticeably more REM sleep in winter and appeared to sleep somewhat longer overall.


The researchers described human physiology as quietly down-regulating over winter, with that familiar running-on-empty feeling arriving in February and March, and suggested our schedules rarely make room for it.


The practical response is to allow yourself a slightly longer, later night in the depths of winter where life permits, while protecting morning light all the more fiercely, since the indoor dimness of the darker months weakens the very cue your clock most needs.

The largest study of its kind, published by Minor and colleagues in One Earth in 2022, drew on sleep data from sixty-eight countries and found that warm nights erode sleep chiefly by delaying its onset, with women and older adults among the most affected, and the effect sharpening once the temperature climbs past around twenty-five degrees.


Since sleep begins with a fall in core temperature, a hot room holds the body at the wrong end of that process.


Without air conditioning, a few measures make a real difference. Keep the day's heat out by closing windows and curtains while it is hot and opening them at dawn to let the cool in, and lower the bed itself with a cooling topper, lightly dampened linen, or a bottle of frozen water set in front of a fan.


A warm or lukewarm shower before bed helps, because the body cools as the water evaporates and the blood returns from the skin, whereas an ice-cold shower makes the body work to rewarm itself.


A hot herbal drink works on the same principle, prompting the body to cool more effectively afterwards.

The aim is a legible life, a day whose shape your body can recognise and set itself by. Held steadily, these cues do slowly move a late clock to a more workable place, and the morning alarm stops feeling like an assault on the middle of your night.
